In my opinion your two weeks rotations is a better one because there is more diversity in your training (the way I understand your 10/15 reps fast is that it is a 95% or 100% VO2max intensity training). It is because the site www.runningprs.com doesn't exist anymore.

You must go to www.runfastcoach.com to access the Tinman coaching website and then the link to the videos is still at the bottom right of the homepage.

Personnally I like to use around 3:1 ratio for CV. But you can lengthen the recovery a bit if you are not in shape (tired, sick, or resuming training) or you can also do a bit less recovery (for my example : 7*1000m at aouround 3'35" recovery 200m in 1').
